30 Minutes Twice Weekly Builds Muscle

New research found that just 30 minutes of weight training twice per week led to measurable muscle growth in all participants. The study upends the myth that long, grueling sessions are necessary and shows consistency matters more than duration for meaningful gains.

The study, published in *Medicine & Science in Sports & Exercise*, involved 42 resistance-trained adults over an eight-week period. The full-body workout consisted of a single set of nine different exercises, including chest presses, lat pull-downs, and squats, performed for 8-10 repetitions. Researchers, including noted hypertrophy expert Brad Schoenfeld of Lehman College, aimed to find the "minimum effective dose" of training for muscle growth. They measured changes in the thickness of the biceps, triceps, and quadriceps muscles, in addition to tracking strength, power, and muscular endurance. The study also tested the necessity of training to complete muscular failure. One group of participants pushed every set to their absolute limit, while the other group stopped when they felt they had about two repetitions left in reserve. Both groups experienced significant muscle growth and strength gains. While the group training to failure saw slightly greater increases in muscle size, the differences were described as modest, indicating that leaving a couple of reps in the tank can be a similarly effective and time-efficient strategy. This single-set approach contrasts with more traditional bodybuilding routines, where multiple sets per exercise are common. A meta-analysis co-authored by Schoenfeld found a clear dose-response relationship, showing that higher training volumes (10+ sets per muscle group per week) tend to produce greater gains. However, the results of this recent study suggest that for individuals with limited time, a low-volume, high-effort routine can still be a powerful tool for building muscle. The key is consistency and ensuring that the single sets performed are challenging and executed with high intensity.
